Fast erg times

Just wanted to share with you the results of last weekend’s first round of the Czech Indoor Rowing Cup. Here are the Masters results:

bohemians.JPG

I didn’t participate and don’t know the circumstances, but the times are impressive, from the 9o-99 year category down to the younger age categories. My club mate Jiri Pfeifer won the 50-59 years category in a new Czech record.

In the other age categories, I found it interesting to note that girls 15/16 was won by a 15 year old in 7:16, girls 17/18 was won in 7:28, light weight women were won in 7:11, and women open was won in 7:15.

4x20min

Dec 19 2015

Saturday: 4x20min

Spent the entire morning in the assembly of the rowing club. Don’t want to bore you with club politics, though.

Just want to mention that Jiri Pfeifer, a member of our club, has set a new Czech record on the 2k erg, in the 50-59 age category. He rowed an impressive 6:20.5. With that time he would lead this year’s Concept2 rankings by 7 seconds. An impressive result. On top of that, he is a grandfather since 2 days … The fastest grandfather in the Czech Republic.

Also, Romana and I got tickets for the Olympians’ Ball on January 23. I am quite nervous about it. Romana is thinking about what kind of dress to buy. I need to dust off my dancing skills. In theory, I could ask Mirka Knapkova for a dance.

I did a regular 4×20 minutes. I tried to do a lactate test after 60 minutes, but the meter gave an error that I was using a “used strip”. As there was a thick fog outside, the air humidity in my basement was around 100% so I am afraid that I spoiled the strip by having it prepared in that humidity for more than an hour. I shouldn’t do lactate tests in these circumstances. I hope I didn’t spoil the rest of the strips by opening the container for a few seconds to get the one strip to be used.

It was so humid that at the end of the row my arms were covered with dew.

In the first interval I built up the power slowly. The second and third interval were  constant around 200W (+/- 5W). The last one started slower because I was thinking about the lactate strip, then I ramped it back up to 200W and then I took a 5W step back every 2 minutes.

And finally, as a reminder why I am doing all this steady state work, a picture from the last season:

Plan, Periodise, Train, Adjust & Win

Back home. Took the early flight, 6:25 from Brussels, with a long layover in Munich, arriving to Brno just before noon. Had a nice lunch with Romana. Being a geek, I chose a nice restaurant close to a car park with a fully automated car parking system. I parked the car and spent a few minutes admiring the system, watching my car disappear into the storage system.

A light lunch of salmon trout and risotto.

I have been reading the book Plannen, periodiseren, trainen, bijsturen en winnen by Jan Olbrecht. I believe it is the original version of http://www.amazon.com/The-Science-Winning-Periodizing-Optimizing-ebook/dp/B009JTJ676. As always it is interesting to read a text containing a lot of science in my mother tongue. The fate of small languages is that specialized jargon sounds quite artificial.

I was fascinated by the approach that he describes and how he builds it on sound scientific principles. I envied him a lot when he described how he, in the 199s, collected lactate statistics and built a computer program analysing the 2x400m swimming test with lactate measurements to predict swimming times of the athlete on various distances.

The kind of book that you read from cover to cover, and then start reading it again with a pencil in hand, to deepen your understanding. It definitely motivated me to do the 2-step lactate test that he described.

The book is heavily focused on swimming, but looking at the times he quotes for the various distances, I think multiplying the distances by 3 brings it close to my erg times. So on the flight home I was thinking I would do a 2x1200m test. But then I re-read Greg’s blog about the 2-speed test.  He uses a 2x1000m format which is well described in his post, and I decided to stick to it.

A 20 minutes warming up with some speed bursts:

I measured lactate one minute and three minutes after the events. My first measurement after the first 1k failed, so I did it again with the extra strip I had prepared: 3.0 mmol/L. Then I measured again at three minutes after the 1k: 2.7 mmol/L. During the rest of the 15 minute break I paddled slowly. I was a little afraid I would crash on the second 1k, because of the week of business travel. Fortunately, I was able to hold 1:42-1:44 without getting into trouble. I tried to measure at one minute after the row but didn’t get enough blood. A second measurement about 30 seconds late gave me a reading of 4.5 mmol/L. I didn’t have more strips prepared, so I skipped the measurement three minutes after the event.

Here is the plot:

test2.jpg

So what does the test tell me? Even though Greg comments that the plot only has meaning when comparing different measurements in time, I believe I can already see what’s going on.

The values are quite low. In Olbrecht’s book, the first swim is done around the 4.0 mmol/L level, and the second one above 8.0 mmol/L. I have a theory that I am an aerobic diesel who re-uses lactate (as fuel) quite efficiently,  resulting in low values. However, I really need to plan to improve my lactate tolerance at higher speeds and perhaps be able to reach values above 8. The highest lactate value I have ever measured was 4.8 after 10 minutes at 250W (at the end of a 10 minutes step test). Being able to survive rowing at higher lactates should make me faster.

I am also happy that extrapolating the graph to lower power values, I end up somewhere between 1.0 and 2.0 at my steady state training power of 200W. The fact that my data seem internally consistent is a great pleasure to me.

I did a 2km cooling down at the end.

Running & Strength in Brussels

Sunday

Packing and spending time with family. I also was still quite tired from the Half Marathon failed row, so there was no time, and no energy to do any sports.

Departed to airport after lunch, arriving to Brussels in the evening.

Some thoughts about this week. I will spend Monday-Friday in Brussels, in a hotel with a decent gym. So I took running and gym gear and decided that this microcycle (“week”) would be a light one, but with extra strength work. From next week on until the end of the year, I will want to start doing some Season’s Best (or PB attempts), starting with the Half Marathon, then the hour, the 10k, and the 30 minutes. This light week as a preparation doesn’t seem like a bad idea.

Let’s say I am on a training stage in Brussels. Some people go to high altitude. I go to Brussels. 🙂

Monday

I woke up slightly too late, so all I managed before I had to go to my meeting was a 3x10min hotel gym very light exercise (cycle, threadmill, elliptical) and 30 minutes of strength.

This was followed by an epic negotiation session about which I shall not tell you anything more. Just that an agreement was reached after we took many hurdles in a multilateral negotiating environment. Arrived at hotel late and too tired to even celebrate.

Tuesday

Woke up too late to do a morning session, but my meetings ended at 2pm (with a Champagne lunch), so I was able to do some running.

I decided to explore an unknown part of Brussels by running towards the Koekelberg hill. The Basiliek van Koekelberg is one of the 10 biggest catholic churches worldwide, and the biggest art deco building in the world.

09

Here is my run. It was an extensive affair, frequently stopped by traffic lights. About 45 minutes of running with a heart rate of 140 bpm on average.

koekel.jpg

Somehow the first 1 km of the run wasn’t captured by the Garmin. I started and finished at the same place: Botanique.

koekel2.JPG

Wednesday

Today is a bridging day. I am spending it working from my hotel room. Decided to work from early morning, then do a workout just before lunch. Again, I did 3x10min (cycling, running, elliptical) hotel gym triathlon, followed by an hour of weights. My intention was to increase the weights until the point where I wouldn’t be able to do more than 10 reps, but somehow I mostly ended up around 10-15 reps until failure. I did 12 different exercises, each 3 series of 10-15 reps. Legs, shoulders, core, arms, divided evenly as much as possible.

After such a session one has to have a balanced sports meal. Luckily I am in a Brussels neighborhood with a large offering of sports nutrition places. Today I took a take-away Turkish kebab sports nutritionist’s advice. Look how balanced it is:

Remi 003.jpg

The proteins were hidden under the carbs, so I had to take a second picture:

Remi 004.jpg

It was delicious!

On my little stroll through the neighborhood I saw many other interesting sports nutritionists that I will have to “ask for advice” soon.

What did I think? HM fail

I don’t know what I thought. After yesterday’s 8x750m I went to a big Christmas party. It wasn’t too wild and I actually returned home before midnight and in a reasonable state. Still, I could have predicted that today wasn’t the right day to do a Half Marathon PB attempt.

Especially when my HM PB is a quite sharp 1h22:47.

After a hard session.

I, who preach that training is about recovery.

But it was such ergo weather, a few degrees above zero and raining hard.

In the morning I made a PB plan. It started softly at 2:01, then 1 second per 500m faster on each km. Hitting 17km to go I would have to row 1:57 until the end.

I managed until 10km to go and between 10km and 9km, I didn’t lose too much compared to my plan. But seeing that my predicted end time oscillated around my PB time was quite demotivating. I like to build a big lead, then stay strong.

With 9km to go, I crashed.

I knew rowing down from 15k to go to 5k to go would be the hard bit. I managed just the first part of that hard bit. Then I rowed slowly until 5k to go, with the idea to take it up again in the final 5k. I managed for 2k, then crashed again and decided to go to cooling down pace.

Not really polarized training, but at least I emptied my tanks and gave my muscles something to think about.

606 strokes: December CTC

Left  the office early but work didn’t stop of course. I felt completely drained and had to focus on driving safely.

The plan was: Pete Plan waterfall (3km, 2.5km, 2km) or this month’s CTC, which is a 8x750m with 1 minute rest. I decided to do the CTC. Knowing that my top three inches were not in the best shape, that seemed the least intimidating of the two options.

2k warming up with speed bursts, and then on to the main event. I had no idea about the pace, but somewhere around 1:50 seemed reasonable. It’s not a long distance, but there are many of them and the rest intervals are deceitfully short.

The first interval was a toe in the water, and in the second one I dared to go a bit faster. It turned out to be doable, but it was a fine balance. Just counted to 75 over and over again. When I tried to go slightly faster than the 1:49 which I turned out doing, I felt it on the next interval. After the 5th interval the number of strokes got above 75 and it started to be hard, but by then the end was in sight. It wasn’t a very glorious session but I got it done in reasonably good form.

I did a lactate measurement immediately after the last interval, just for fun. Got 5.1 mmol/L. After 5 minutes of cooling down, that was down to 3.1 mmol/L. I did a longer cooling down but I didn’t do any more lactate measurements.

Skipped Session & Steady State

Wednesday

I arrived home from my trip to Toulouse at 2AM. Got up at 6 for a long working day. In the evening, I decided to skip that day’s endurance session and relax. Tired from the trip.

One of the outcomes of my trip to France is that I will spend the entire next week in Brussels. Sunday afternoon to Friday morning. Sigh.

Thursday

Cycled home from work, which is 45 minutes of light endurance exercise, average HR=130. I forgot my heart rate belt (still in my travel bag) so today that heart rate was just an estimate.

Later this evening I did the 3x20min. Decided that I wouldn’t force the 200W this time.

When I had done my warming up, I noticed a 5k scheduled row on RowPro, so I joined that one:

5km.jpg

Average pace 2:01. Average HR 165 bpm.

Then a 20 min:

20min1.jpg

Average pace 2:04, average HR 164 bpm. I started to severely relax the pace when I noticed my heart rate approach 170.

Next 20 min:

20min2.jpg

Average pace 2:05, average heart rate 161 bpm

Measured lactate immediately after this: 1.0 mmol/L.

So, should I have gone faster today? I don’t think so. I feel I was just below the threshold.
